Things worth knowing about "Osteoporosis nutrition"

Nutrition for osteoporosis: calcium, vitamin D and other key nutrients help strengthen bones and slow bone loss. Learn which foods support bone health.

Osteoporosis and Nutrition: What Is the Connection?

Osteoporosis is a condition in which bone density decreases, making bones fragile and more prone to fractures. Nutrition plays a central role in both the prevention and supportive management of osteoporosis. A targeted intake of specific nutrients can help slow bone loss and maintain long-term bone health.

Key Nutrients for Bone Health

Calcium

Calcium is the most important mineral for strong bones. Approximately 99% of the body's calcium is stored in bones and teeth. The World Health Organization (WHO) and most national health bodies recommend a daily calcium intake of 1,000 mg for adults, rising to 1,200 mg for those over 70. Good dietary sources of calcium include:

  • Dairy products (milk, yogurt, cheese)
  • Green vegetables (broccoli, kale, bok choy)
  • Calcium-rich mineral water (over 400 mg per litre)
  • Sesame seeds and almonds
  • Legumes (beans, lentils)

Vitamin D

Vitamin D is essential for the absorption of calcium from the gut and its incorporation into bone. Without sufficient vitamin D, dietary calcium cannot be used effectively. The main source of vitamin D is sunlight exposure of the skin, but food sources are also important:

  • Fatty fish (salmon, herring, mackerel)
  • Egg yolk
  • Fortified foods (margarine, some dairy or plant-based drinks)
  • Mushrooms (especially those exposed to UV light)

In cases of documented deficiency or limited sun exposure, supplementation with vitamin D3 may be recommended by a healthcare professional.

Magnesium

Magnesium is involved in bone formation and regulates calcium metabolism. Good sources include whole grains, nuts, seeds, legumes and green leafy vegetables.

Vitamin K

Vitamin K (particularly vitamin K2) activates proteins responsible for incorporating calcium into bones and preventing its accumulation in blood vessels. Rich sources include kale, spinach, broccoli and fermented foods such as sauerkraut and natto.

Protein

An adequate protein intake is important for bone structure, as bones are largely made up of collagen, which is a protein. Good protein sources include lean meat, fish, legumes, dairy products and eggs.

Foods That Are Beneficial for Osteoporosis

  • Dairy products: Yogurt, cheese and milk provide calcium and protein.
  • Green leafy vegetables: Broccoli, spinach and kale are rich in calcium, magnesium and vitamin K.
  • Fatty fish: Salmon, sardines and herring supply vitamin D and omega-3 fatty acids.
  • Nuts and seeds: Almonds, sesame and flaxseeds contain calcium, magnesium and healthy fats.
  • Legumes: Beans, lentils and chickpeas provide protein, magnesium and calcium.
  • Fortified plant-based drinks: Oat, soy or almond drinks enriched with calcium and vitamin D serve as alternatives to cow's milk.

Foods and Substances That Can Harm Bone Health

Certain dietary habits and substances can negatively affect bone health:

  • Alcohol: Inhibits bone formation and impairs vitamin D metabolism.
  • Nicotine: Promotes bone loss and reduces calcium absorption.
  • Excessive caffeine consumption: High intakes of caffeine (more than 4 cups of coffee per day) may increase calcium excretion through urine.
  • Phosphate-rich foods: Highly processed foods and soft drinks with high phosphate content can disrupt the calcium-phosphate balance.
  • High-salt diets: Excess salt promotes calcium excretion through the kidneys.
  • Oxalic acid: Spinach and rhubarb contain oxalic acid, which can inhibit calcium absorption and should not be relied on as a sole calcium source.

Practical Nutrition Tips for Osteoporosis

  • Spread calcium-rich meals throughout the day, as the body can only absorb a limited amount of calcium per meal.
  • Combine calcium sources with vitamin-D-rich foods to improve absorption.
  • Supplement your diet with regular physical activity (e.g. strength training), as exercise stimulates bone formation.
  • Talk to your doctor about possible supplementation with calcium and vitamin D, especially in older age or when sunlight exposure is limited.
