What are prebiotic dietary fibres?

Prebiotic dietary fibres are a specialised group of food fibres that cannot be broken down by the human digestive system. Instead, they pass largely intact into the large intestine, where they serve as a food source for beneficial gut bacteria. This process is known as fermentation and is essential for maintaining a healthy gut flora, also referred to as the gut microbiome.

Unlike ordinary dietary fibres, prebiotic fibres fulfil a targeted biological function: they selectively promote the growth and activity of specific health-promoting bacterial strains such as Bifidobacteria and Lactobacilli.

Types of prebiotic dietary fibres

  • Inulin: Found naturally in chicory root, Jerusalem artichoke, and onions.
  • Fructooligosaccharides (FOS): Short-chain sugar molecules found in bananas, garlic, and leeks.
  • Galactooligosaccharides (GOS): Present in human breast milk and often added to infant formula.
  • Beta-glucans: Found in oats and barley, well known for their beneficial effect on cholesterol levels.
  • Resistant starch: Formed, for example, in cooked and then cooled potatoes or rice.
  • Pectin: A soluble fibre found in fruit, particularly apples and citrus fruits.

Biological functions and mechanism of action

When prebiotic fibres are fermented in the large intestine, they produce metabolic by-products known as short-chain fatty acids (SCFAs), including butyrate, propionate, and acetate. These compounds have wide-ranging positive effects on the body:

  • They serve as an important energy source for intestinal epithelial cells and strengthen the gut barrier.
  • They exert anti-inflammatory effects and support the immune system.
  • They help regulate blood sugar and cholesterol levels.
  • They lower the pH level in the colon, which inhibits the growth of harmful bacteria.

Health benefits

An adequate intake of prebiotic dietary fibres is associated with numerous health benefits:

  • Improved gut health: Regular bowel movements and prevention of constipation.
  • Strengthened immune system: Approximately 70% of the immune system is located in the gut.
  • Support for mental health: Through the so-called gut-brain axis, gut bacteria influence mood and cognitive function.
  • Weight management: Promotion of satiety and regulation of energy metabolism.
  • Prevention of chronic diseases: Evidence suggests a protective effect against type 2 diabetes, cardiovascular disease, and colorectal cancer.

Dietary sources

Prebiotic dietary fibres are found in a wide variety of plant-based foods. Particularly rich sources include:

  • Chicory root and artichokes
  • Jerusalem artichoke
  • Garlic, onions, and leeks
  • Bananas (especially unripe)
  • Oats and barley
  • Apples and citrus fruits
  • Legumes such as lentils and chickpeas

Recommended intake

The World Health Organization (WHO) and various national nutrition bodies recommend a general dietary fibre intake of at least 30 grams per day for adults. A significant portion of this should come from prebiotic sources. For specific prebiotic compounds such as inulin or FOS, studies commonly investigate daily amounts of between 5 and 20 grams.

Safety and possible side effects

Prebiotic dietary fibres are generally considered safe. However, a sudden and significant increase in intake may cause temporary discomfort, including:

  • Bloating and flatulence
  • Abdominal cramps
  • Loose stools or temporary diarrhoea

These symptoms can usually be avoided by increasing intake gradually and ensuring adequate fluid consumption. Individuals with irritable bowel syndrome (IBS) or FODMAP intolerance should consult a healthcare professional, as certain prebiotic compounds may worsen symptoms.

Prebiotics vs. probiotics

Prebiotics are food components (usually fibres) that promote the growth of beneficial bacteria. Probiotics, on the other hand, are live microorganisms introduced directly into the gut, for example through yoghurt or dietary supplements. The combination of both is referred to as synbiotics and may enhance the positive effects of each.
